How to use the 90-minute focus cycle

What ultradian rhythms can (and cannot) tell us about focus blocks, breaks, and recovery during deep work.

Search for “ultradian rhythm” and you will quickly meet a clean rule: focus for 90 minutes, then recover. It is an attractive idea because it replaces a difficult question, how long should I work?, with a timer.

Biology is less tidy, and more interesting, than that rule suggests.

An ultradian rhythm is any biological pattern that repeats more than once within 24 hours. It is a broad category, not the name of one master productivity clock. Human physiology contains many ultradian patterns, operating at different speeds and through different mechanisms.

So the useful question is not whether ultradian rhythms exist. They do. It is whether waking attention follows one reliable 90-minute cycle that should dictate everyone's work. That stronger claim is not well established.

This is the faster rhythm nested inside the slower one. The circadian wave decides which windows of your day can carry demanding work (see Your day has a shape); the ultradian cycle shapes what happens within one of those windows.

Where the 90-minute idea came from

The clearest roughly 90-minute rhythm appears during sleep. According to the US National Heart, Lung, and Blood Institute, people move through recurring non-REM and REM sleep phases, with a cycle restarting approximately every 80 to 100 minutes. The length and composition of those cycles vary across the night.

Sleep researcher Nathaniel Kleitman proposed that this pattern might be part of a broader “basic rest-activity cycle,” or BRAC, that continues during wakefulness. That hypothesis helped seed the modern idea of working in 90-minute blocks.

But the extension from sleep to waking work was never a simple settled fact. In 1977, researchers studying altered sleep-wake schedules reported that the REM cycle appeared to be sleep-dependent, rather than the expression of an uninterrupted 90-to-110-minute clock operating identically across sleep and wakefulness.

Other ultradian processes are real outside sleep. Cortisol, for example, is released in pulses layered beneath its broader circadian pattern. In a small controlled crossover study, researchers altered cortisol delivery in 15 healthy male volunteers and found that pulsatile versus non-pulsatile patterns produced differences in aspects of working memory and emotional processing. The study provides evidence that the timing pattern of a hormone signal can matter.

It does not show that cortisol pulses create a universal 90-minute productivity window. A physiological rhythm in one system should not automatically be translated into a stopwatch for attention.

Does cognitive performance peak every 90 minutes?

Direct evidence for a dependable waking cycle is mixed.

One study followed 60 participants for nine hours, testing cognitive performance every ten minutes while also recording alertness, mood, and heart period. Its analyses found no significant 90-minute periodicity in those measures. The authors also noted that apparent cycles could depend on how the time-series data were processed.

That is one older study, not proof that attention never fluctuates on shorter-than-daily timescales. It does, however, challenge the confident claim that everybody's cognition rises and falls on a fixed 90-minute schedule.

Waking performance is shaped by several overlapping influences: circadian timing, sleep pressure, recent sleep, task difficulty, motivation, interruptions, practice, stress, and the amount of time already spent on the task. These influences do not necessarily line up at minute 90.

There is better reason to take recovery seriously than to treat one duration as biologically mandatory. In a laboratory study of 150 participants performing sustained auditory or visual monitoring, a rest break restored detection accuracy after performance had declined and reduced perceived mental workload. The result applies to a specific vigilance task, not every form of knowledge or creative work, but it supports a modest conclusion: deliberate breaks can help under some conditions.

There is a sturdy practical idea inside the weaker 90-minute claim. Performance is not indefinitely flat, and recovery can be useful. The precise boundary is less certain than productivity advice often implies.

  3. Recover deliberately. End the block before immediately filling the space with another demanding task.

A block near 90 minutes can be a useful starting container because it is long enough for substantial work and still has an edge. It is not a required duration. A demanding or unfamiliar task may call for a shorter block. A familiar creative task may carry attention longer. Poor sleep, a circadian low point, or a crowded day may change what is realistic.

Instead of waiting for a supposedly universal ultradian signal, look for observable changes in the work: rereading without absorbing, rising error rates, compulsive task-switching, loss of the next clear step, or effort increasing while output becomes less useful. These are not diagnoses. They are practical cues that the present block may need a release, a change of task, or an ending.

The timer should create permission to focus and permission to stop, rather than becoming another test to pass.

Try a six-block experiment

Over your next six comparable work sessions, try three starting shapes twice each: 45, 60, and 90 minutes.

Before each block, write down one concrete outcome. During it, note when you first observe a meaningful decline in clarity or work quality, without stopping merely because you glanced at the clock. Then take a genuine five-to-fifteen-minute change of state away from the task and rate how easy it is to restart.

Compare the blocks by output quality, strain, and willingness to begin again, not minutes endured. Keep the shape that gives you the best repeatable work. If no clear pattern appears, treat 90 minutes as a convenient option rather than a fact about your biology.
